What you logged
Your actual intake for the past seven days, and your weight at each end of that week. Weigh yourself under the same conditions each time: morning, after the toilet, before eating.
Daily intake
Weight change
Result
Your maintenance calories, back-calculated from your own intake and response.
TDEE = 2,100 − (−0.8 lbs × 3,500 ÷ 7)
You are in a deficit of about 400 kcal a day, losing roughly 0.8 lbs a week.
Target intake
Based on the figure above. The rates are theoretical and shift with training volume and protein intake.
| Goal | Factor | Daily intake | Expected change |
|---|---|---|---|
| Aggressive cut | ×0.75 | 1,875 kcal | −1.3 lbs / wk |
| Moderate cut | ×0.85 | 2,125 kcal | −0.8 lbs / wk |
| Slow cut | ×0.90 | 2,250 kcal | −0.5 lbs / wk |
| Maintenance | ×1.00 | 2,500 kcal | ±0 lbs / wk |
| Slow bulk | ×1.10 | 2,750 kcal | +0.5 lbs / wk |
The formula
TDEE = Average Daily Calories − (Weekly Weight Change × 3,500 / 7)
Full derivation and the conditions it holds under are in Method and basis, below.

Why Standard TDEE Calculators Fail After 4–8 Weeks
Mifflin-St Jeor, Harris-Benedict, and the Katch-McArdle formulas estimate your maintenance calories from body stats and activity multipliers. When you start dieting, three things happen that these formulas cannot detect:
1. Metabolic adaptation (adaptive thermogenesis): The body down-regulates non-essential metabolic processes — organ activity, heat production, and NEAT (non-exercise activity thermogenesis, i.e. fidgeting, posture, unconscious movement) — in response to a calorie deficit. This effect can reduce TDEE by 200–400 kcal/day in a sustained deficit.
2. Body composition change: As weight drops, the formula inputs change — but most people don't recalculate. A 10-lb weight loss that isn't accounted for leads to a systematic overestimate of TDEE.
3. Lean mass loss: Extended deficits reduce muscle mass, which lowers RMR further. The rate of lean mass loss depends on deficit depth, protein intake, and training volume.
The result: the standard calculator says you need 2,100 kcal to maintain, but after 8 weeks of dieting, your actual maintenance is 1,850 kcal. You're eating at a smaller deficit than you think — or even at maintenance — despite believing you're in a 250 kcal deficit.
The Back-Calculation Method
The adaptive TDEE formula derives your real maintenance calories from observed data:
TDEE = Average Daily Calories − (Weekly Weight Change × 3,500 / 7)
*For kilograms, replace 3,500 with 7,700 (kcal per kg of fat).*
How to read the formula:
- If you ate 2,000 kcal/day and lost 0.5 lbs/week → TDEE = 2,000 − (−0.5 × 3,500 / 7) = 2,000 + 250 = 2,250 kcal
- If you ate 2,000 kcal/day and gained 0.3 lbs/week → TDEE = 2,000 − (0.3 × 3,500 / 7) = 2,000 − 150 = 1,850 kcal
- If you ate 2,000 kcal/day and stayed the same → TDEE = 2,000 kcal
Accuracy Considerations
Water weight fluctuations: Single-week readings can be skewed by water, glycogen, sodium, or hormonal factors. A single week's data should be treated as approximate. Run 3–4 weeks and average the back-calculated TDEE values for higher reliability.
Logging accuracy: The biggest source of error is inaccurate calorie tracking. Restaurant meals, cooking oil, and liquid calories are commonly underestimated. Weigh food with a kitchen scale where possible.
Peri-menstrual variation: In females, body weight typically rises 1–3 lbs in the 1–2 weeks before menstruation (water retention driven by progesterone/aldosterone) and drops after menstruation begins. Compare weight week-over-week at the same point in the cycle for cleaner readings.
When to Recalculate
- After every 10 lbs (4.5 kg) of weight change
- If fat loss stalls for more than 3 weeks at the same calorie level
- After a diet break or refeeding period (metabolism partially recovers)
- After significant changes to training volume or type
Setting Your Next Target
Once you know your true TDEE from back-calculation, set your next intake target:
| Goal | Target | Expected Rate |
|---|---|---|
| Aggressive cut | TDEE × 0.75 | ~1 lb / week |
| Moderate cut | TDEE × 0.85 | ~0.5–0.75 lb / week |
| Slow cut | TDEE × 0.90 | ~0.3–0.5 lb / week |
| Maintenance | TDEE | Stable weight |
| Lean bulk | TDEE × 1.10 | ~0.25–0.5 lb / week gain |
